Vaio vgn-fe31m update bios help

Hi guys, a salute to all the forums. Can you explain me how to flash my bios? I have a sony vaio vgn fe31m and I downloaded the bios unlocked R0170j3 and would like to upload it to my laptop, but it's the first time I do this. Please explain to me how you can do and tools that we want? Please explain me step by step because I do not know where do you start.

make sure you remove usb devices if u flash in dos

Sorry I posted wrong remove usb devices if u flash in windows because if you flash in dos you will need a usb device to put your bios files inside it

Please can you give me link for insydeflash download? I see on the web but there is a lot information and version of insydeflash,and I don't know what's correct version for my laptop bios. For me is first time with the bios but is very interesting,it's incredible what you can do with bios.
This forum is a fantastic opportunity if you want to learn and understand how the pc.

first let me know what do you see after extracting the downloaded file

I see only R0170J3.WPH,I dont't have other in rar file,and this is a bios file I think.Is a phoenix bios and I don't understand if insydeflash is a correct tool. Anyway I don't have insydeflash I have only bios software.
